To perform the drawing-in maneuver simply suck in your belly button so that it moves towards your back. Hold for 10 seconds, relax and repeat 10 times.
This is a coordination exercise for the deep core muscles. With sedentary lifestyles our core muscles lose their coordination and have a harder time stabilizing the lower back.
In addition to the drawing-in maneuver, crunches, the plank exercise, and a series of exercises while lying on your back can all strengthen the abdominal muscles and develop core stability.
If you want to support your lower back, ab exercises are very important, but by themselves they are not enough. In order to have the healthiest lower back, you must take a comprehensive approach and include flexibility exercises, lower back exercises, postural exercises, and proper sitting and lifting techniques.

Here are some exercises that could help to reduce or even eliminate your lower back pain.
• The Gentle Rock – Lie on flat on your back with your knees up, and your feet flat on the floor. While in this position, GENTLY, move your knees back and forth. The movement should be minimal and both of your hip bones should remain on the floor. Remember to do this gently and if either of your hip bones is raised off the floor, you are rotating too far. This helps me if I do it for around 3 minutes.
• The Push Down – While in the same position as “The Gentle Rock”, tighten your abdomen and push your lower back to the floor. Hold it on the floor for 3 seconds, and then relax your abdomen for 3 seconds. Continue this exercise for 3 minutes.
• The Knee Tuck – While still in the same position of the previous exercises, pull your knees to your chest. If you can’t get them all the way to your chest, that’s okay, just pull them up as far as you can without causing yourself pain. This will stretch and elongate the lower back muscles.
If any of these exercises cause you pain, stop immediately. This is not supposed to be a painful experience, but rather a relaxing and limbering session.

• Lying on your back, as your knees is bending upon the ball. Raise your arm over head and corresponding other leg in air.
• Sitting on the ball, raise your arm overhead and other corresponding leg up from ground about 2 inches in air
• Stand with wall, while ball is in between you and wall. Slowly start bending your knees to 45 degrees, and raise your both arms overhead
• Lying on stomach over the ball, alternatively raise each of your arm and leg in air one by one
Advanced lower back pain exercises
• Hip flexor stretch- lying on bed, holds knees towards your chest. Leave the knees one by one.
• Piriformis stretch- while lying on your back, cross your legs and pull opposite knees.
Keep yourself in one position at least for 10 seconds and repeat all the exercises for at least 10 times.

Do each exercise quite slowly and cautiously.

It is always good to do some light aerobic exercise such as brisk walking to warm up the muscles before doing any exercise.
Exercise No.1
1. Lie on your back on a mattress
2. Bend one knee, place your hands upon it and slowly bring it towards your chest.
3. Press your lower back against the floor as you do so.
4. Remain in this position for as much time as you feel comfortable.
5. Come back in the original lying position and relax.
6. Repeat with the other knee.
7. Do the same exercise with both your knees.
Exercise No.2
1. Lie on your back. Keep your arms on sides. Bend your knees while keeping your feet flat on the floor.
2. Place your lower back flat on the floor. As you do so, your hips will rise upwards.
3. Hold on for about 10 seconds and come back to the original position.
4. Slowly increase your holding time to one minute.
Exercise No.3
1. Lie with your back on the floor
2. Fold your arms and place them on your chest.
3. Tuck your chin into chest and raise your pelvis so as that your back lies flat on the floor.
4. Raise your head and shoulders from the floor and tighten the muscles of your abdomen as your raise your torso upwards.
5. Remain in this position for 10 seconds and return to your lying position.
6. Repeat this exercise 5-10 times and gradually increase the repetitions.

The first stretching exercise is called “cat/camel.” To perform this exercise you will start on your hands and knees. Once you are on your hands and knees you will arch your middle back like a cat arching their back and curl your head forward looking down at the ground. Once in the cat position hold this position for a count of five seconds. Next, you are going to flatten your middle back, looking up with your head and arch your lower back like a camel. Once in the camel position hold this position for a count of five seconds. Repeat both motions three times for a total of thirty seconds. Perform this exercise twice per day.
The second strengthening exercise is called “bird dog.” To perform this exercise again you start on your hands and knees. Once you are on your hands and knees, the first step is to tighten your abdominals. To do this suck your navel towards your spine and brace your abdominals as if you were about to get punched in your stomach. You should be able to hold this contracted position and be able to breathe normally. Once your abdominals are tight, then you are going to extend your right arm straight out and at the same time extend your left leg straight out. Your arm and leg should be as straight as possible, all while maintaining a contracted abdominal core. While in this position hold for a count of five seconds and then return to start position. Next you will extend your left arm out straight and extend your right leg straight out. Hold this position for a count of five seconds. Repeat these two positions, six times total.
The third strengthening exercise is called a “side plank.” To perform a side plank you will start out laying on the floor on your right side resting your body weight on your right forearm keeping your torso, pelvis, and legs in a straight line. Next, you are going to suck your navel towards your spine, contracting your abdominals, while still being able to breathe normal. With your abdominals contracted you are going to push up into the plank position resting your body weight on your right forearm and having your torso, pelvis and knees off the ground in a straight position. Your forearm and lower leg and feet should be the only area contacting the ground. Once in the plank position you will hold this position for 30 seconds. Next, switch sides so that you are starting on your left side and repeat the same plank procedure on the left side. Hold this position for 30 seconds. Perform this exercise for a total of two sets on both the right and left sides.
Perform these exercises three to four times per week to help relieve and prevent lower back pain. These exercise not only will help to alleviate and prevent lower back pain but they will also improve your posture and improve your overall health and fitness.

3. Lower back pain with referred pain: Diagnose lower back pain with referred pain if it hurts in the low back area, and tends to radiate into the groin, buttocks, and upper thighs. The pain will rarely radiate below the knee, but may seem to move around.
Step 2 – Symptoms
Once you diagnose lower back pain as to location, you will consider symptoms. “How does it feel?”
1. Worsens with certain activities: If you play football, for example, the pain is worse.
2. Worsens in certain positions: Perhaps it gets worse if you stand for too long. Or it is more painful after you sit in a car.
3. Feels better after rest: Resting from the activity or position usually reduces the lower back pain.
4. Deep and steady: Not a sharp muscle catch, this pain is constant and deep within the affected areas.
5. Severe: The pain is excruciating, possibly more so in the calf than the lower back.
6. Numbness and tingling: There may be “pins and needles” within the area.
7. Fleeting pain: Pain may seem to come and go, leaving you unsure at times just how it feels.
8. Achy and dull: Like the flu, this pain is sore and dull, though sometimes intensifying.
9. Migratory: It hurts in one spot, then another.
Diagnosis
AXIAL: If location is best described by number 1 above, and symptoms are a combination of 1, 2, and 3, you can probably diagnose lower back pain as being axial – the most common type. This is also called “mechanical” lower back pain. A variety of back structures can cause axial lower back pain, and it is difficult to identify which is the cause. Axial pain gets better on its own, and about 90% of patients recover within six weeks.
RADICULAR: If location is best described by number 2 above, and symptoms are a combination of 4, 5, and 6, you can probably diagnose lower back pain as being radicular – commonly called sciatica. This lower back pain is caused by compression of a lower spinal nerve, usually the sciatica nerve that runs from the spinal column, down the back of the thighs to the feet. Doctors usually recommend conservative treatment such as physical therapy exercises, medications, and possibly spinal injections, for six to eight weeks.
REFERRED: If location is best described by number 3 above, and symptoms are a combination of 7, 8, and 9, you can probably diagnose your pain as being lower back pain with referred pain – the least common type. This lower back pain is treated the same as axial back pain and frequently goes away as the problem resolves on its own.
How do you diagnose lower back pain?
Diagnose lower back pain with care. You need an accurate diagnosis, which your physician can best make, to be sure no underlying causes need attention. It is not enough to know you have sciatica. You need to know the underlying cause of the sciatica to determine treatment options.
